Your total daily protein intake is extremely important, and the opportunity to support recovery doesn't suddenly disappear half an hour after you finish running.
That said, consuming protein around the period following a demanding training session is a sensible strategy.
General sports nutrition recommendations commonly suggest approximately 0.25g/kg of high-quality protein per serving, with roughly 20–40g being a practical serving range for many exercising adults.
For example, a 70kg runner consuming 0.25g/kg would be looking at approximately:
17.5g protein
You don't need to hit an exact number after every session.
Think of it as part of your overall daily intake rather than a stopwatch that starts the moment your Garmin says you've finished.
Do You Need Protein After Every Run?
Not necessarily.
Context matters.
If you've just completed:
- A long run
- Hard intervals
- Hill repeats
- A race
- A demanding tempo session
- Strength training
then having a protein-containing meal or snack afterwards makes plenty of sense.
But if you've completed an easy 20-minute recovery run and you're having a normal meal shortly afterwards, you probably don't need to panic about immediately drinking a protein shake.
Your whole day's nutrition matters.
Is Protein Timing Important?
Yes — but you don't need to obsess over it.
Rather than consuming very little protein during the day and then trying to get almost all of it from an enormous dinner, spreading your intake across several meals is a sensible approach.
General sports nutrition guidance commonly recommends distributing protein servings approximately every 3–4 hours throughout the day.
For example:
Breakfast: Protein
Lunch: Protein
Afternoon snack: Protein
Dinner: Protein
Evening snack if required: Protein
That gives your body repeated opportunities to use dietary amino acids throughout the day.
It doesn't need to become more complicated than that.
What Are Good Protein Sources for Runners?
You absolutely don't need supplements to meet your protein requirements.
Plenty of everyday foods are excellent protein sources.
Animal-based sources

- Turkey
- Beef
- Fish
- Eggs
- Milk
- Greek yoghurt
- Cottage cheese
Plant-based sources
- Tofu
- Tempeh
- Lentils
- Beans
- Chickpeas

A varied diet makes it considerably easier to meet both your protein requirements and your wider nutritional needs.

Do Runners Need Protein Shakes?
No.
Protein powder is a convenience, not a requirement.
If you're comfortably getting enough protein from normal food, there's no physiological requirement to add a protein shake simply because you're a runner.
But protein powder can be extremely convenient.
Imagine you've just finished a long run, you're travelling home and won't have a proper meal for another couple of hours.
A shake gives you a portable and easy-to-prepare source of protein.
It can also be useful for runners who simply struggle to consume enough protein through their normal diet.
So instead of asking:
“Do runners need protein shakes?”
Ask:
“Would a protein shake make it easier for me to consistently meet my protein requirements?”
If the answer is yes, it can be useful.
If the answer is no, you don't need one.

Whey Protein vs Plant Protein
Whey protein is popular because it contains all of the essential amino acids and provides a convenient source of high-quality protein.
But whey isn't your only option.
Plant-based protein powders can also contribute towards your overall protein intake.
For runners following a vegan diet or avoiding dairy, soy or blends containing complementary plant protein sources can be practical alternatives.
The bigger picture remains:
Are you consistently consuming enough high-quality protein across your entire diet?
Don't become so focused on finding the supposedly “perfect” protein powder that you lose sight of your overall nutrition.

What About Protein Bars?
The same principle applies.
A protein bar isn't automatically better than normal food.
But it is:
Portable. Convenient. Easy to store. Easy to eat.
That can make protein bars particularly useful:
- After training
- While travelling
- At work
- Between meals
- After a race
- When you don't have immediate access to a proper meal
Just remember that products vary considerably.
Check the nutritional information rather than assuming anything labelled as a “protein bar” automatically provides a large amount of protein.
Protein or Carbohydrate After a Long Run?
Both.
This is one of the most important points in this article.
Don't become so focused on your post-run protein shake that you forget you've just depleted carbohydrate stores during a long or demanding session.
Carbohydrate and protein have different roles in recovery.
Carbohydrate helps replenish glycogen.
Protein provides amino acids that support tissue repair and remodelling.
Research examining endurance recovery therefore supports a strategy containing adequate amounts of both nutrients rather than treating carbohydrate and protein as competitors.
A practical recovery meal could therefore be something like:
Chicken + rice
Greek yoghurt + cereal + fruit
Eggs + toast + fruit
Protein shake + banana + cereal
Recovery drink + carbohydrate-rich snack
After demanding endurance training, think:
Carbohydrate + protein + fluid
rather than:
Carbohydrate OR protein.

What About Protein Before a Race?
Protein isn't the main nutritional priority immediately before an endurance race.
Your pre-race strategy should generally place a greater emphasis on ensuring adequate carbohydrate availability.
That doesn't mean your pre-race meals need to contain zero protein.
A familiar breakfast containing some protein is perfectly reasonable.
But race morning isn't the time to suddenly consume an enormous protein-heavy meal at the expense of carbohydrate.

Protein can become particularly important when you're deliberately eating fewer calories.
When energy intake is restricted, maintaining adequate protein intake alongside appropriate training can help support the preservation of lean tissue.

Trying to aggressively lose weight while simultaneously completing large volumes of endurance training can make it much harder to adequately fuel and recover from your sessions.
The goal shouldn't simply be:
Eat as little as possible and get lighter.
You still need sufficient overall energy and carbohydrate to support your training.
Protein is one part of that equation.
It isn't a replacement for eating enough.
Do You Need Protein During a Run?
For most normal running sessions and road races:
No.
Carbohydrate remains the primary nutritional focus during prolonged endurance exercise.
