Why Sodium Is Crucial for Running Performance

When you think about running nutrition, carbohydrates and hydration probably come to mind first. But there’s another important part of the equation: sodium.

Sodium is one of the main electrolytes lost through sweat. It plays an important role in maintaining fluid balance and supporting normal muscle and nerve function, making it particularly relevant for runners training for longer periods, racing longer distances or running in warm conditions.

But how much sodium do you actually need, and when should you consider replacing it?

Why Do Runners Need Sodium?

When you sweat, you don’t just lose water. You also lose electrolytes, with sodium being the main electrolyte lost through sweat.

This is why you might notice white marks on your running kit or salt on your skin after a long run. Your body is losing both fluid and sodium.

Sodium contributes to several important functions within the body, including:

  • Maintaining normal fluid balance

  • Supporting normal muscle function

  • Supporting nerve signalling

  • Helping the body retain the fluid you drink

For shorter and easier runs, your normal diet and regular hydration may be enough to replace what you lose. However, as runs become longer, hotter or more intense, paying attention to your sodium and fluid intake becomes increasingly important.

How Much Sodium Do You Lose When Running?

There isn’t one number that applies to every runner.

Both your sweat rate — how much you sweat — and your sweat sodium concentration — how salty that sweat is — can vary considerably from person to person.

Temperature, humidity, running intensity, duration and clothing can all influence how much you sweat.

Some runners also naturally lose considerably more sodium in their sweat than others.

You may be familiar with finishing a long run with white marks across your T-shirt or salt visible on your skin. While this doesn’t tell you exactly how much sodium you’ve lost, it can be an indication that you're a relatively salty sweater.

Other signs that you may experience high sweat losses include:

  • Finishing runs with your clothing completely saturated

  • Sweat frequently running into your eyes

  • Noticeable salt marks on dark clothing

  • Losing a significant amount of body weight during longer runs

  • Regularly becoming very thirsty during prolonged training

Understanding your own sweat patterns is much more useful than simply copying the hydration strategy of another runner.

Do You Need Electrolytes for Every Run?

Probably not.

A short, easy run on a cool Irish morning is very different from a two-hour marathon training run on a warm summer day.

For shorter sessions where you're not sweating heavily, normal hydration and your everyday diet may be perfectly adequate.

Electrolytes become more relevant when you're dealing with a combination of:

  • Longer training sessions

  • Higher temperatures

  • Heavy sweating

  • High-intensity exercise

  • Long-distance racing

If you're preparing for a half marathon or marathon, your long training runs are an ideal opportunity to experiment with your hydration strategy.

Just like your race-day shoes and energy gels, your hydration plan should ideally be tested during training rather than introduced for the first time on race morning.

Water vs Electrolytes: What’s the Difference?

Water replaces the fluid you lose.

An electrolyte drink provides fluid alongside electrolytes such as sodium. Some sports drinks also contain carbohydrates, allowing them to contribute towards both your hydration and fuelling strategy.

That doesn't mean every bottle you drink needs to contain electrolytes.

Instead, think about what you're trying to replace during a particular session.

For a short run with relatively little sweat loss, water may be all you need.

During prolonged exercise where you're sweating heavily, including sodium as part of your hydration strategy may be more appropriate.

What About Sodium and Cramp?

This is where things get a little more complicated.

Electrolytes and sodium are frequently associated with preventing muscle cramps, but cramping isn't necessarily caused by one single factor.

Exercise-associated muscle cramps can be influenced by neuromuscular fatigue and the demands being placed on your muscles. Fluid and electrolyte losses may also be relevant for some athletes, particularly those experiencing significant sweat losses.

In other words, simply consuming more sodium shouldn't be viewed as a guaranteed way to prevent cramp.

If you regularly cramp towards the end of long runs or races, look at the bigger picture — including your pacing, conditioning, fatigue, hydration and fuelling strategy.

How Can You Estimate Your Sweat Rate?

You don't need a laboratory to start learning about your hydration requirements.

One useful method is to weigh yourself immediately before and after a run while keeping track of approximately how much fluid you drink during the session.

For example:

You weigh 70kg before your run.

You weigh 69kg afterwards.

You also drank 500ml of fluid while running.

Ignoring other smaller factors, you've lost approximately 1kg through sweat while also replacing around 500ml during the run. Your total fluid loss was therefore roughly 1.5 litres.

If that run lasted one hour, your estimated sweat rate would be around 1.5 litres per hour.

That doesn't automatically mean you should try to drink 1.5 litres every hour while running.

Instead, it gives you useful information about how heavily you sweat and provides a starting point for developing a more personalised hydration strategy.

Working out exactly how much sodium you're losing is more difficult because the concentration of sodium in sweat differs substantially between runners.

Choosing an Electrolyte Product

There's no single electrolyte product that's going to be right for every runner or every session.

The best option depends on factors such as how long you're running, how heavily you sweat, the conditions and whether you also need carbohydrates.

Some runners prefer a simple electrolyte tablet mixed with water, while others may prefer capsules, chews or drink powders.
